Why Sleep Comes in Cycles

Sleep is not uniform. It moves through repeating cycles of roughly 90 minutes, each passing through light sleep, deep slow-wave sleep and REM sleep before returning toward the surface.

Waking at the end of a cycle, when you are naturally close to light sleep, feels easy. Being woken in the middle of deep sleep produces sleep inertia — the heavy, disoriented feeling that can persist for half an hour or more. This is why seven and a half hours often feels better than eight.

The mix shifts through the night. Deep sleep dominates the first few cycles; REM periods lengthen toward morning. This is why the first half of the night matters most for physical recovery and the second half for memory and mood — and why cutting sleep short disproportionately costs REM.

These are National Sleep Foundation figures. Individual need varies by about an hour either side, and the small minority who genuinely thrive on six hours carry a rare genetic variant — most people who believe they are in that group are simply accustomed to being tired.

Falling asleep takes time. A healthy adult typically needs 10–20 minutes, which is why the calculator adds it before the first cycle begins.

Nap before about 3 pm. Later naps reduce the sleep pressure that helps you fall asleep at night.

What Actually Improves Sleep

  • Keep a consistent schedule, including weekends. Regularity matters more than total hours for how rested you feel.
  • Get morning daylight. Bright light early anchors the circadian clock more powerfully than anything else.
  • Keep the room cool and dark. Around 18–20°C suits most people; core temperature must fall for sleep to begin.
  • Stop caffeine 8–10 hours before bed. Its half-life is about five hours, so a 3 pm coffee still has a quarter of its dose active at 1 am.
  • Avoid alcohol before bed. It shortens the time to fall asleep and then suppresses REM and fragments the second half of the night.
  • Leave the bed if you cannot sleep. After about 20 minutes, get up and do something dull in dim light; lying awake trains the brain to associate bed with wakefulness.

The Limits of Cycle Timing

The 90-minute figure is an average. Real cycles run 70–120 minutes, vary between people, and change through the night. Treat the times here as useful targets rather than precise instructions — and never choose fewer cycles over more simply to hit a boundary. Total sleep matters more than cycle alignment.

Frequently Asked Questions

Is 6 hours enough?

For almost no one. Adults consistently sleeping six hours show measurable declines in attention, reaction time and glucose regulation — and typically report feeling fine, because the ability to judge one's own impairment degrades too.

Can I catch up at the weekend?

Partly. Extra weekend sleep recovers some alertness but not the full metabolic and cognitive cost, and the shifted schedule creates "social jet lag" that makes Monday harder.

Why do I wake up just before my alarm?

A consistent schedule lets the circadian system anticipate waking and begin raising cortisol and body temperature in advance. It is a sign of good sleep regularity.

Should I use a sleep tracker?

Wearables estimate stages from movement and heart rate and are only roughly accurate against laboratory measurement. Useful for spotting trends, unreliable for any single night — and worrying about the score can itself disturb sleep.
